How to Focus and Concentrate: Build an On-Ramp

Most people trying to figure out how to focus and concentrate treat focus like a switch.

Step 1: Move for 3 Minutes

Before sitting down for a demanding work or study session, move your body.

Walk quickly. Do bodyweight squats. Climb some stairs. Do jumping jacks. The exact movement matters less than getting out of complete physical inactivity.

Why?

There is reasonably strong evidence that a single bout of exercise can produce small short-term improvements in cognitive performance.

A 2025 meta-review examined 30 systematic reviews covering 383 unique studies and 18,347 participants. Acute exercise was associated with small-to-medium improvements across attention, executive function, memory and information processing, with some of the largest benefits appearing shortly after exercise. (Chang et al., 2025)

That does not mean three minutes of squats is a guaranteed neurological “focus button.”

Research on acute exercise often uses longer exercise periods, and the ideal duration and intensity vary considerably.

Exercise can also increase circulating brain-derived neurotrophic factor, or BDNF, but a meta-analysis found that the response was influenced by factors such as exercise duration. It would be an overreach to claim that exactly three minutes of movement raises BDNF enough to explain an immediate concentration boost. (Dinoff et al., 2017)

So use the stronger conclusion:

Step 2: Offload for 2 Minutes

Now take out a piece of paper.

For two minutes, write down everything competing for your attention.

Call John.

Finish proposal.

Order groceries.

Look up flights.

Respond to that email.

Idea for next week’s project.

Do not organize it yet.

The purpose is not productivity planning.

The purpose is cognitive offloading.

Your brain frequently has to maintain intentions while simultaneously performing another task. In four experiments, external reminders improved prospective-memory performance, especially under higher memory load, without reducing performance on the ongoing task. (Peper, Alakbarova, and Ball, 2023)

There is another interesting piece of evidence.

Researchers E. J. Masicampo and Roy Baumeister found that unfinished goals could generate intrusive thoughts and interfere with performance on unrelated tasks. When participants created specific plans for dealing with those unfinished goals, the activation and interference effects disappeared in their studies. (Masicampo and Baumeister, 2011)

That suggests an important principle:

Your sheet of paper becomes a temporary external memory system.

And keep it beside you.

If another thought appears during your work session, write it down instead of acting on it.

“Schedule dentist.”

Write it.

“Check that new AI tool.”

Write it.

“Send Sarah the document.”

Write it.

Then return to the task.

You are giving the thought somewhere to go without letting it become your next activity.

Step 3: Aim for 1 Minute

Finally, decide exactly what this work session is supposed to produce.

Not:

This distinction matters.

A 2025 series of three experiments found that having a specific goal improved performance on sustained-attention tasks compared with having no goal. Follow-up research found fewer attention lapses and greater attentional effort when participants received specific, progressively harder goals instead of a vague instruction. (Garner, Mohammed, and Robison, 2025; Strayer and Unsworth, 2025)

A clear endpoint reduces one question your brain would otherwise have to keep answering:

Then begin.

One More Thing: Remove the Phone Cue

There is one part of the popular explanation for phone distraction that needs clarification.

It is common to hear that frequent phone use “trains your dopamine system” to constantly demand quick rewards.

That explanation is appealing, but it compresses a much more complicated interaction between reward learning, habit formation, attention and environmental cues into one neurotransmitter.

We do not need the dopamine story to explain why phones interfere with focus.

The behavioral evidence is already strong.

An experiment found that simply receiving a phone notification disrupted performance on an attention-demanding task, even when people never picked up the phone. (Stothart, Mitchum, and Yehnert, 2015)

So during the focus block:

Do not spend your limited attentional control repeatedly resisting a cue that you could simply remove.

How to Focus and Concentrate: Prepare the On-Ramp

The six-minute reset works as a useful framework because each stage solves a different problem.

⚡ 3 minutes: MOVE

Shift your physiological state before demanding cognitive effort.

⚡ 2 minutes: OFFLOAD

Give unfinished thoughts somewhere external to live.

⚡ 1 minute: AIM

Define exactly what “finished” means for the next work block.

Then work.

The larger lesson is more important than the numbers.

You do not always need another productivity app, motivational speech or concentration hack.

Sometimes you need to create better conditions for concentration before concentration begins.

⚡ Focus is not just something you force

⚡ It is something you prepare for

Try the reset before your next demanding work or study block. Keep the timing practical, treat the numbers as a starting ritual rather than a scientific dose, and notice which part of the on-ramp removes the most friction for you.
